Overview
This free printable swim workouts PDF is a practical pool-deck reference, not a rigid training program.
The four completed workouts offer enough variety to rotate between different goals, while the custom planner gives you room to adjust distance, repetitions, effort, and focus.
Distances can be used in a yard or meter pool. The numerical total stays the same, but 1,000 meters is farther than 1,000 yards, so the workloads are not identical.
Four Ready-to-Use Swim Workouts
Beginner Foundations is the shortest completed session at approximately 800 yards or meters. It uses mostly 25s and 50s, moderate rest, and repeatable effort.
Endurance Builder totals approximately 1,200 yards or meters. It includes repeated 100s at a controlled pace, followed by shorter strong swims. Reduce each 100 to a 50 or complete fewer repetitions when needed.
Speed and Intervals uses short fast efforts with generous recovery. The goal is quick, controlled swimming rather than an all-out effort. Easy 50s separate the faster work.
Technique and Recovery is a lower-intensity option. Choose a familiar cue, such as a relaxed head, steady exhale, or long stroke, and carry it through smooth swimming.
How to Read the Effort Scale
The bundle uses perceived effort instead of exact send-off times.
Easy swimming is rated 3 to 4 out of 10. Moderate work is 5 to 6. Strong swimming is 7 to 8, and brief fast efforts reach 8 to 9 without becoming an uncontrolled maximum.
These numbers are guides. Take more rest if your breathing has not settled or your stroke starts to break down.
You can also shorten a repeat, use a comfortable stroke, skip an unfamiliar movement, or finish the workout early.
Create Your Own Pool Session
The custom swim workout page includes rows for a warm-up, preparation, two main sets, recovery, and cool-down.
Add repetitions, distance, effort, and a short focus for each part. After swimming, record the total distance, average effort, what felt strong, and what you would change next time.

Never swim alone. Use an appropriately supervised area, follow posted rules, and stay within your abilities.
